Thanks for the many responses guys, public and private!!

With this injury,  I can't do any kind of leg resistance i.e
bodyweight lunges, squats or even fast walking coz, I'm as stiff as a
board the next day in my hip and lower back - very stiff.
Also I am not pain obsessed, it only frustrates me when I'm real
stiff, which is a lot these last 2 weeks because the pool I use is
being modified. However even with swimming, I still need a better
solution, as that is only a bit of relief, and not fixing the root of
the issue.

I'm now thinking after some of Michaels help that my problem is with
L5 which is slightly more tender that L4 and L3, and the gluteal
nerve is pinching around L5.
Any body else have issues with this?
